1. Dumbbell Biceps Curl
The classic dumbbell curl is one of the best exercises for building your biceps.
How to do it:
- Stand tall with a dumbbell in each hand.
- Keep your elbows close to your body.
- Curl the dumbbells toward your shoulders.
- Squeeze your biceps at the top.
- Lower the weights slowly.
3 sets × 10–15 reps

2. Hammer Curl
Hammer curls work the biceps while also placing more emphasis on the muscles of the forearms.
How to do it:
- Hold the dumbbells with your palms facing each other.
- Keep your elbows close to your sides.
- Curl the dumbbells upward.
- Keep your wrists neutral.
- Lower slowly.
3 sets × 10–15 reps

3. Dumbbell Overhead Triceps Extension
This movement targets the triceps, particularly the long head of the muscle.
How to do it:
- Hold one dumbbell with both hands.
- Raise it above your head.
- Keep your elbows pointing forward.
- Lower the dumbbell behind your head.
- Extend your arms back to the starting position.
3 sets × 10–15 reps

4. Dumbbell Triceps Kickback
Kickbacks isolate the triceps and are excellent as a finishing movement.
How to do it:
- Hold a dumbbell in each hand.
- Hinge forward slightly at your hips.
- Keep your elbows tucked beside your body.
- Extend your arms behind you.
- Squeeze your triceps.
- Return slowly.
3 sets × 12–15 reps

5. Dumbbell Shoulder Press
Strong shoulders help create a balanced, powerful upper body.
How to do it:
- Hold dumbbells at shoulder height.
- Keep your core engaged.
- Press the dumbbells overhead.
- Avoid locking your elbows aggressively.
- Lower the weights with control.
3 sets × 8–12 reps

6. Dumbbell Lateral Raise
Lateral raises target the side deltoids and help build shoulder definition.
How to do it:
- Hold light dumbbells at your sides.
- Keep a slight bend in your elbows.
- Raise your arms out to the sides.
- Stop around shoulder height.
- Lower slowly.
3 sets × 12–15 reps

7. Dumbbell Front Raise
Front raises focus primarily on the front of the shoulders.
How to do it:
- Hold dumbbells in front of your thighs.
- Keep your arms controlled.
- Raise one or both dumbbells toward shoulder height.
- Pause briefly.
- Lower slowly.

8. Dumbbell Reverse Fly
Reverse flies work the rear shoulders and upper back, helping create a more balanced upper body.
How to do it:
- Hold a dumbbell in each hand.
- Hinge forward with a neutral back.
- Let your arms hang beneath you.
- Raise the dumbbells outward.
- Squeeze your shoulder blades gently.
- Lower with control.

9. Dumbbell Wrist Curl
Your forearms and wrists deserve attention too. Wrist curls can strengthen the muscles involved in gripping and wrist flexion.
How to do it:
- Sit and rest your forearms on your thighs or a bench.
- Hold light dumbbells with your palms facing upward.
- Allow your wrists to extend slightly.
- Curl your wrists upward.
- Lower slowly.
2–3 sets × 15–20 reps

10. Dumbbell Reverse Wrist Curl
This variation trains the muscles on the opposite side of the forearm.
How to do it:
- Rest your forearms securely.
- Hold light dumbbells with your palms facing downward.
- Extend your wrists upward.
- Pause briefly.
- Lower under control.
2–3 sets × 15–20 reps

11. Dumbbell Farmer’s Carry
Want stronger hands and grip? Pick up your dumbbells and walk.
The farmer’s carry trains your grip, forearms, shoulders and core while also building practical strength.
How to do it:
- Hold a heavy dumbbell in each hand.
- Stand tall with your shoulders back.
- Keep your core tight.
- Walk slowly and confidently.
- Avoid leaning from side to side.
3 rounds × 30–60 seconds
12. Dumbbell Zottman Curl
The Zottman curl combines two different hand positions in one repetition, giving your biceps and forearms an extra challenge.
How to do it:
- Start with your palms facing forward.
- Curl the dumbbells toward your shoulders.
- Rotate your palms to face downward at the top.
- Lower the dumbbells slowly.
- Rotate your palms back before the next repetition.
3 sets × 10–12 reps

How Heavy Should Your Dumbbells Be?
Choose a weight that makes the final repetitions challenging without sacrificing your technique.
For smaller movements such as lateral raises, wrist curls and kickbacks, you’ll generally need less weight than for curls, presses or farmer’s carries.
The goal isn’t simply to move the heaviest dumbbell.
The goal is to make the muscle work.

Don’t swing your dumbbells.
If you have to throw your body backward to complete a biceps curl or use momentum during a shoulder raise, the weight is probably too heavy.
Slow down.
Control the weight.
