1. Dumbbell Squat
The classic squat is the foundation of a good leg workout. It primarily targets your quads while also working your glutes and hamstrings.
How to do it:
- Stand with your feet about shoulder-width apart.
- Hold a dumbbell in each hand.
- Keep your chest up and core engaged.
- Bend your knees and lower your hips.
- Push through your feet to return to standing.

2. Dumbbell Romanian Deadlift
Romanian deadlifts are one of the best dumbbell exercises for your hamstrings and glutes.
How to do it:
- Hold dumbbells in front of your thighs.
- Keep a slight bend in your knees.
- Push your hips backward while lowering the dumbbells.
- Keep your back neutral.
- Drive your hips forward to stand.

3. Dumbbell Lunges
Lunges work one leg at a time, making them excellent for developing strength and balance.
How to do it:
- Hold dumbbells at your sides.
- Step forward.
- Lower your back knee toward the floor.
- Push through the front foot.
- Return to standing and switch legs.

4. Bulgarian Split Squat
This exercise is challenging — but extremely effective for your quads and glutes.
How to do it:
- Place one foot behind you on a bench or stable surface.
- Hold dumbbells at your sides.
- Lower your body under control.

- Complete your reps before switching legs.

5. Dumbbell Sumo Squat
Want more emphasis on the inner thighs? Add sumo squats.
How to do it:
- Take a wide stance.
- Turn your toes slightly outward.
- Hold one dumbbell between your legs.
- Lower into a squat.

6. Dumbbell Side Lunge
Side lunges add lateral movement to your leg day and challenge your inner thighs, glutes and legs.
How to do it:
- Hold a dumbbell at your chest.
- Step widely to one side.
- Bend that knee and push your hips back.

- Push back to the starting position.

Don’t forget your lower legs. Calf raises isolate the gastrocnemius and soleus muscles.

10. Dumbbell Glute Bridge

11. Dumbbell Curtsy Lunge

For a shorter session, choose 6–8 exercises and prioritize the first compound movements.
How Often Should You Train Legs?
For most people, 2–3 lower-body sessions per week can work well, depending on your overall training program and recovery.
Give your muscles time to recover between hard leg sessions and gradually increase your dumbbell weight or repetitions as the exercises become easier.

More weight isn’t automatically better.
Choose a dumbbell that makes the final few repetitions challenging while allowing you to maintain controlled, clean form. Progress gradually rather than sacrificing technique to lift heavier.
